Before you begin

You do not need to change your life. You need to create one first space.

This mini-guide comes from the 10-Minute Method: a simple way to begin walking, breathing and listening to the body during menopause or hormonal change.

Use it for 7 days. Do not look for the perfect day: look for the repeatable gesture. Gentle consistency matters more than isolated effort.

For hot flashes and agitation

Longer breaths, slower rhythm, a body less on alert.

For energy and mood

A small daily movement can help you re-enter your day.

For the pelvic floor

Activate and release, without squeezing all day.

For desire and femininity

More presence in the body, less judgment, more listening.

The daily routine

The 10-Minute Method

Follow this sequence every day. If you have little time, do only the first block: even two minutes are a beginning.

2 min

Breathe

Inhale through the nose counting to 4, exhale slowly counting to 6. Soft shoulders, relaxed jaw.

2 min

Activate

Walk slowly. Feel the foot landing, the neck lengthening, the arms swinging.

4 min

Support

Alternate 4 normal steps with 4 more conscious steps. If you want, add a light pelvic floor activation and then release.

2 min

Release

Slow down. Place one hand on your chest or abdomen. Ask: “How does my body feel now?”

Breathing while walking
Breathe with your steps: the body understands before the mind does.
Your calendar

Breath for sudden heat

When you feel heat, agitation or loss of control rising, try this short sequence.

1

Pause

Place both feet on the ground. Soften your shoulders.

2

Exhale longer

Inhale counting to 4, exhale counting to 6. Repeat for 3 cycles.

3

Restart slowly

Take 20 soft steps. Do not speed up immediately.

A hot flash is not a failure of the body. It is a signal. You can respond with less fear and more presence.
Relaxing breath
Lengthening the exhale communicates safety to the nervous system.
Breath and pelvic floor
The pelvic floor needs rhythm: activate, breathe, release.
Intimate wellbeing

The “2 steps + 2 steps” mini-exercise

During a slow walk, try a discreet practice to reconnect with the center of the body.

2 steps

Lightly activate

Imagine gently lifting the center, without tightening glutes or abdomen.

2 steps

Release

Let go. Release is part of the exercise, not a pause.

4 times

Repeat lightly

Do only a few repetitions. Quality matters more than quantity.

Weekly tracker

Measure what truly matters

Do not use the tracker to judge yourself. Use it to notice connections: sleep, hot flashes, energy, breath, confidence.
